Upon Waking (0-15 min)

No Phone for 60 Minutes

The screen can wait. Your mind cannot be owned before you've owned it yourself.

Drink Water — 500ml

Before coffee. Before anything. Eight hours without water is dehydration, not sleep.

Make the Bed

The first small victory of the day. It takes two minutes and sets the tone for everything that follows.

Body (15-40 min)

Cold Exposure — 2 Minutes

End your shower cold. Cortisol. Dopamine. Alertness. The discomfort is the point.

Movement — 20 Minutes

Walk, lift, stretch. Move enough to feel it. Not enough to exhaust the day before it starts.

Breathe — 5 Minutes

Deliberate breathing. In through the nose, out through the mouth. The nervous system listens.

Mind (40-60 min)

Journal — 5 Minutes

Three things: what you're grateful for, what would make today great, one affirmation. That's all.

Name the One Priority

Before email opens, before the day begins — what is the single most important thing to accomplish today?

Read — 10 Minutes

Not news. Not social media. A book. Ten minutes daily compounds into twelve books a year.

Fuel (60-90 min)

First Coffee — Delayed 90 Minutes

Cortisol peaks in the first 90 minutes. Let it work. Then drink your coffee and actually feel it.

Protein-First Breakfast

Eggs, meat, dairy. Protein before carbohydrates keeps energy stable and focus sharp through the morning.

Review the Week's Goals

Thirty seconds. What are you working toward? The day should serve the week. The week should serve the year.
